Pre-Match
Mental Warm-Up

Your skills get you to the court.
Your mindset determines how well you use them.

The Problem

The Mental
Warm-Up Gap

Most players warm up physically — stress fills up your mind.
Explicit monitoring theory — you're watching yourself too closely.

Brain scans show clutch performers think LESS about their form. The more you think about your technique, the worse you perform.

The Framework

Three Gears
of Your Warm-Up

Every pre-match mental warm-up has three parts. Think of them as gears.
Each one activates a different system in your brain.

G1

Physical Activation

What you already do — dynamic stretching, movement patterns — but with a mental layer. Visualize each movement in the match.

Body + brain
G2

Skill Visualization

Three skills you’re confident in. First person, real speed, full body feeling. You’re literally practicing the movements without moving a muscle.

Motor cortex
G3

Focus Setting

One external focus cue — a single word that anchors your attention. Target. Seam. Cut. Block. Read. Your reset button.

Each Gear

Gear by Gear
The Specific Actions

Use the exact same sequence before every serve. 31% less performance
variance between low stress and high stress situations.

Gear 1 — Physical Activation

Add visualization to your movements. Arm swings → spike approach. Shuffles → defensive positioning.

Gear 2 — Skill Visualization

30 seconds, eyes closed between drills. Three confident skills, first person, real speed.

Gear 3 — Focus Setting

Last two minutes before the match. Choose one external focus word. Say it three times.

No Extra Time Needed

Same time you already have — used differently.

The Protocol

The Complete
12-Minute Protocol

Write this down. Use it before every match.
Four blocks, in sequence, no skipping.

Breathing &
Centering

Your final two minutes. From scattered to settled.
Three deep breaths reset your nervous system before the whistle.

01

Three Deep Breaths

In through the nose for 4 counts. Out through the mouth for 6. Longer exhale = calm activation.

Body
02

Anchor Words

Say your three cue words silently. "Attack. Breathe. Trust." Manages your self-talk.

03

Narrow Focus

Your attention narrows to your focus word and the court. Everything else falls away.

Attention
04

Physical Trigger

Bounce the ball three times. Your behavioral cue. Now you're ready. Toss and serve.

Why It Works

Your Brain,
Warmed Up

The protocol works because it activates your brain in the right sequence.
By the time the whistle blows, your neural pathways are warm — like your muscles.

BR

Physical First

Dynamic movement primes the neural pathways you’ll use in the match.

Then Imagery

Visualization sharpens those pathways — same motor cortex fires as real play.

Then Focus, Then Calm

Focus narrows attention. Breathing brings calm readiness. Sequence matters.

Summary

Recap
& Homework

3 Gears

Physical activation, skill visualization, focus setting.

12-Minute Protocol

Minutes 1–5 physical, 5–10 visualization, 10–12 focus, 12–15 breathing.

Why It Works

Activates your brain in the right sequence. Neural pathways warm up like muscles.

Your Homework

Use the full protocol before your next 3 matches. Track how your first set feels.

The One Focus Word

Target. Seam. Cut. Block. Read. Pick one. Commit for the whole match.

Train Your Mind

Your brain is your most powerful training tool. Don’t leave it on the bench.
